Tart Cherry Juice: Does It Actually Help Sleep and Recovery?

Tart cherry juice (Montmorency) naturally contains melatonin and anthocyanins. Here is what small, often industry-funded human trials actually found on sleep quality and exercise recovery.

Tart Cherry Juice: Does It Actually Help Sleep and Recovery?

Short answer: tart cherry juice, especially Montmorency cherry, contains real melatonin and anthocyanin compounds, and a handful of small human trials link it to modestly better sleep duration and less exercise soreness. The effects are real but small, the trials are tiny, and several of the key studies were funded or supplied by cherry-juice companies. It is a reasonable food-based addition to a sleep or recovery routine, not a replacement for sleep habits, training load management, or medical care.

What Is Actually in Tart Cherry Juice

Tart cherries, most often the Montmorency variety grown in Michigan and used for most of the juice sold as a supplement, are one of the few whole foods that naturally contain measurable melatonin. They also carry a dense load of anthocyanins, the deep-red pigments that give the fruit its color and that have shown anti-inflammatory activity in lab and animal research.

That combination is why tart cherry juice gets studied for two very different things at once: helping people fall and stay asleep, and easing the muscle soreness that follows hard exercise. The proposed mechanisms are plausible on paper. Whether they translate into a noticeable real-world benefit is a separate question, and it is the one the actual trials below try to answer.

What the Sleep Research Shows

The most-cited sleep study is a small 2012 crossover trial published in the European Journal of Nutrition, in which 20 healthy adults drank Montmorency cherry juice concentrate for seven days. Researchers confirmed higher urinary melatonin metabolite levels on the cherry juice, and actigraphy (a wrist-worn movement sensor used as a sleep proxy) plus sleep questionnaires showed significant increases in time in bed, total sleep time, and sleep efficiency compared with placebo.

A separate 2010 pilot study in the Journal of Medical Food tested tart cherry juice in 15 older adults with diagnosed insomnia, using a randomized, double-blind crossover design funded by NIH grants. Sleep improved from before to after treatment on essentially every measure, but once compared directly against the placebo period, only one outcome held up: less wake time after sleep onset. Sleep latency, total sleep time, and sleep efficiency did not differ significantly from placebo. The authors themselves described the effect sizes as moderate at best, and in some comparisons negligible, and placed tart cherry juice’s benefit roughly alongside valerian, below prescription sleep medication or CBT-I.

Read together, these two trials support a real but narrow claim: tart cherry juice can nudge some sleep measures in a favorable direction, most consistently reducing nighttime wakefulness, in populations as small as 15 to 20 people. That is a different, more specific claim than tart cherry juice cures insomnia, which the data does not support.

What the Exercise Recovery Research Shows

The recovery evidence follows a similar shape: consistent direction, small samples. A 2006 crossover trial in the British Journal of Sports Medicine had 14 male college students drink a tart cherry juice blend twice daily for eight days, bracketing a bout of muscle-damaging eccentric elbow-flexor exercise. Isometric strength loss over the following four days averaged only 4 percent on cherry juice versus 22 percent on placebo, and self-reported pain scores were significantly lower on cherry juice as well.

A 2010 field trial in the Journal of the International Society of Sports Nutrition followed 54 runners through a 24-hour relay race after drinking tart cherry juice or a placebo for a week beforehand. Runners on cherry juice reported a post-race pain increase of about 12mm on a 100mm visual pain scale, versus roughly 37mm on placebo, a meaningful gap given how physically demanding the event was.

Not every downstream trial replicates this. Other, smaller studies on Montmorency cherry juice and resistance training have found no measurable effect on soreness or inflammatory blood markers, so the picture is a real signal in some exercise contexts, not a guaranteed effect every time. The Funding Problem With This Research

This is the part most tart cherry content skips, and it matters. The 2006 muscle-damage trial above was funded directly by Cherrypharm Inc, the juice’s maker, and all three authors disclosed personal equity stakes, 2.5 percent each, in that company. The 2010 running trial used juice supplied by Cherrish Corporation. Industry funding does not automatically make a result false, but it is a well-documented source of bias in nutrition research, and studies backed by a product’s own manufacturer trend toward more favorable outcomes than independently funded ones.

The two sleep trials fare better on this specific point: the 2010 insomnia pilot was NIH-funded, and it is also the study that reported the most modest, hedged results of the four discussed here, which is roughly what you would expect from less commercially motivated research. That contrast alone is a useful signal about how to read this literature going forward.

  • Small samples throughout. Every trial discussed here enrolled between 14 and 54 people, far below what would be needed to rule out chance or to detect a small effect reliably.
  • Industry ties in some of the strongest results. The largest effect sizes came from studies funded or supplied by the product’s own manufacturer.
  • Mixed replication. Not every follow-up study on soreness or inflammatory markers found an effect, so treat any single striking result with caution.

How to Actually Try It

If you want to test tart cherry juice for yourself, the research gives a rough template rather than a single official dose. Most sleep and recovery trials used roughly 8 to 12 fl oz of tart cherry juice or concentrate, taken twice a day, for about a week before the outcome that mattered, whether that was a night’s sleep or a hard race.

  • Look for Montmorency specifically. It is the variety used in essentially all of the published research, so it is the one with an actual evidence trail behind it.
  • Give it about a week, not one glass. The trials that found benefits used several days of consistent intake beforehand, not a single dose the night it mattered.
  • Watch the sugar. Tart cherry juice is still fruit juice; concentrate diluted at home or an unsweetened bottled version keeps added sugar lower than sweetened blends.
