Push-Ups: How to Do a Push-Up With Good Form, Muscles Worked and Variations
How to do a push-up with good form, the muscles push-ups work, the mistakes to avoid and a step-by-step progression from wall push-ups to one-arm push-ups.

Push-ups are the classic bodyweight press: from a straight-arm plank, you lower your chest to the floor and push yourself back up. They train your chest, triceps and the front of your shoulders while your core holds your body in one straight line. Because you can scale them from a wall push-up to a one-arm push-up, they suit almost everyone, at home and with no equipment.
| Primary muscles | Chest (pectoralis major), triceps, front deltoids |
| Secondary muscles | Serratus anterior, abdominals, glutes |
| Equipment | None; a wall, kitchen counter or bench for easier versions |
| Difficulty | Beginner (the full push-up is intermediate for many adults) |
| Movement pattern | Push: horizontal press |
| Good for | Upper-body strength at home, a no-equipment alternative to the bench press, a simple fitness check |
| Starting sets and reps | 2 to 3 sets of 5 to 12 reps of a version you can do with good form, 2 to 3 days a week |
How to do a push-up
- Place your hands. Kneel and put your hands on the floor under your shoulders, or just outside them, fingers spread and pointing forward.
- Step back into a high plank. Straighten your legs with your feet together or hip-width apart, so your body forms one line from head to heels.
- Brace. Tighten your abs and squeeze your glutes. This is what stops your hips sagging.
- Lower. Bend your elbows and lower your chest for about 2 seconds, elbows angled back at about 45 degrees from your body, so your arms and body form an arrow, not a T.
- Reach depth. Stop with your chest just above the floor, body still straight, and pause for a second.
- Push up. Breathe out and push the floor away until your arms are straight. Your hips rise at the same speed as your shoulders.
- Reset and repeat. Take a breath at the top and keep the plank for the next rep.
Form cues
- Move as one piece: a push-up is a moving plank.
- Look at the floor a few inches ahead of your hands, so your neck stays in line.
- Breathe in on the way down and out on the way up.
- Count 2-1-1: two seconds down, a one-second pause, one second up.
- Feel it in your chest and the backs of your arms. An aching lower back means your hips have dropped.
Muscles worked
Your chest muscles bring your upper arms forward, your triceps straighten your elbows and your front deltoids help both. The serratus anterior, along your ribs, holds your shoulder blades against your rib cage, while your abs and glutes keep your body from sagging.
The load is real. In a force-plate study of eight men, a standard push-up started with about two-thirds of body weight (66%) through the hands, and a knee push-up about half (53%) (1). Raising your feet increases that load, and raising your hands reduces it (2).
Hand position shifts the work. In 40 adults, a narrow hand position produced more chest and triceps activity than a wide one (3), and in 20 young men, diamond push-ups produced the highest activation of both muscles, with wide push-ups the lowest (4). To train the serratus, add a push-up plus: at the top, push a little further so your upper back rounds slightly. In 30 people, including some with mild shoulder problems, the standard push-up plus produced more serratus activity than versions done on the knees, the elbows or against a wall (5).
EMG shows how hard a muscle is switched on, not how much it grows. The growth evidence comes from training trials. In 18 young men, push-ups set up to match 40% of their bench-press max grew the chest and triceps as much as bench pressing over 8 weeks (6), a finding graded B in our Evidence Index. In 30 experienced lifters, push-ups loaded with elastic bands matched the bench press for strength gains over 5 weeks (7). Our guide to bodyweight chest exercises covers both trials and their limits.
Common mistakes
- Sagging hips. This strains your lower back. Fix: squeeze your glutes and brace, or move to an incline you can hold straight.
- Hips piked high. This turns the move into a shoulder press. Fix: keep the straight line. The pike push-up is that idea done on purpose.
- Elbows flared out to 90 degrees. This loads the front of the shoulder. Fix: tuck them to about 45 degrees.
- Half reps. Stopping a few inches down skips the hardest part. Fix: chest to just above the floor; use an incline if you cannot reach it yet.
- Head leading the way. Dropping or craning your neck makes a rep look deeper than it is. Fix: keep your gaze just ahead of your hands.
Variations: easier and harder
| Level | Variation | Why and when |
|---|---|---|
| Easiest | Wall push-up | First steps, or a gentle day for sore joints |
| Easier | Incline push-up (hands on a counter, then a bench, then a low step) | Raising your hands lowers the load (2); move lower as you get stronger |
| Easier | Knee push-up | About half your body weight (1), so you can train the full range |
| Easier | Negative push-up | Lower for 3 seconds, drop to your knees, reset at the top |
| Standard | Push-up | Your main exercise and your test |
| Harder | Close-grip or diamond push-up | More chest and triceps activity (3, 4) |
| Harder | Feet-elevated push-up (feet on a 12- to 24-inch box) | More of your weight goes through your hands (2) |
| Harder | Band or backpack push-up | Adds load like a bench press; the band version matched bench-press strength gains (7) |
| Advanced | Archer push-up, then one-arm push-up | Shifts most of the load onto one arm |
Our push-up variations reel shows many of these back to back. Work with your joints:
- Wrists: push-up handles, hex dumbbells or your fists keep your wrists straight. In a cadaver study, push-ups with the wrist bent back raised pressure in part of the wrist joint compared with a neutral wrist (8).
- Shoulders: use an incline, tuck your elbows and keep the range pain-free.
- Lower back: an incline makes the plank easier to hold. A knee push-up works too.
- Knees: kneel on a folded towel, or use the incline version, which needs no kneeling.
Modified push-ups for women and beginners
Knee, incline and wall push-ups are not women’s push-ups; they are lighter versions anyone can use. In the force-plate study above, women and men responded the same way to each variation (2). Incline push-ups keep the full-body plank you need for the floor version, so they make a natural bridge. Start where you can do 8 to 12 clean reps, and lower the surface when 15 feel easy.
Sets, reps and how often
| Goal | Sets and reps | How often |
|---|---|---|
| Beginners | 2 to 3 sets of 8 to 12 of an incline or knee version, stopping 2 to 3 reps short of failure | 2 to 3 days a week |
| Muscle | 3 to 4 sets of 8 to 20, ending 1 to 3 reps short of failure | 2 to 3 days a week; about 10 or more hard chest sets a week |
| Strength | 3 to 5 sets of 3 to 6 of a hard version (banded, feet-elevated, archer), 3 minutes of rest | 2 to 3 days a week |
| Endurance | 2 to 3 sets of 15 or more, under 90 seconds of rest | 2 to 3 days a week |
The American College of Sports Medicine (ACSM) recommends 8 to 12 reps and 2 to 3 sessions a week for beginners, and sets of more than 15 reps with short rests for muscular endurance (9). Its 2026 update found that at least 10 sets per muscle per week enhanced muscle growth, and that training to failure did not consistently improve results (10). Light loads built as much muscle as heavy ones in studies where every set went to failure (11), so once you can do about 20 good reps, move to a harder version rather than adding endless reps. Push-ups do not train the muscles that pull, so pair each set with a pulling move such as the inverted row. Our guide to how many sets per muscle per week explains the weekly dose.
How many push-ups should you be able to do?
There is no official US chart that ties a push-up count to good health. Our article on 100 push-ups a day explains why 3 or 4 harder sessions a week beat a daily target, with a starting plan for every level.
Is 40 push-ups in a minute good?
For most adults it is a strong result. The best-known data come from 1,104 male firefighters with an average age of about 40: men who could do more than 40 push-ups had far fewer cardiovascular events over 10 years than men who managed fewer than 10 (12). That is an association in one group of active men, with only 37 events in total, so compare your number with your own past results.
How many push-ups should a 200-pound man do?
No standard is set by body weight. At two-thirds of body weight (1), a 200-pound man starts each push-up pressing about 130 pounds, so heavier people often manage fewer reps. Test your max and aim to beat it in 8 weeks.
Could Bruce Lee do 1,500 push-ups?
There is no verified record. Push-up counts attributed to him come from anecdotes retold decades later, as our look at Bruce Lee’s training explains.
Is it safe? Who should be careful
For most healthy adults, yes, if you build up gradually. Muscle soreness for a day or two is normal. Stop if you feel sharp pain, joint pain that lasts into the next day, or numbness or tingling in your hands.
- Wrist pain or arthritis. Use handles or fists to keep your wrists straight (8), or press from a counter.
- Shoulder pain or past shoulder injury. Start with incline push-ups, elbows tucked, and see a physical therapist if pain persists.
- High blood pressure or heart disease. Breathe steadily rather than holding your breath, and ask your doctor before hard training.
- Pregnancy. The American College of Obstetricians and Gynecologists says exercise in an uncomplicated pregnancy is safe and desirable, with some changes as the body changes (13). Incline push-ups are an easy swap as your belly grows; check with your provider.

Our video Fix Your Push-Ups: how to do push-ups correctly is a full form tutorial for this exercise. Its cues match this page: hands under your shoulders, one straight line from head to heels, elbows at about 45 degrees, chest to just above the floor, pushing the floor away and a 2-1-1 tempo. It covers the same mistakes and shows incline push-ups and slow negatives for beginners.

Frequently asked questions
What muscles do push-ups work?
Mainly the chest (pectoralis major), the triceps and the front of the shoulders, with the serratus anterior, abs and glutes holding your body in a straight line. Hand position shifts the work: in EMG studies, narrow and diamond hand positions produced more chest and triceps activity than a wide one.
How many push-ups should I do a day?
You donu2019t need to do them every day. For most people, 2 to 4 sessions a week of 2 to 4 hard sets, each ending 1 to 3 reps short of failure, builds more strength and muscle than a big daily number of easy reps. Once you can do about 20 good reps, switch to a harder variation.
What are modified push-ups for women and beginners?
Wall, incline and knee push-ups are lighter versions anyone can use, not special push-ups for women. A knee push-up puts about half your body weight through your hands, against about two-thirds for a standard one. Incline push-ups with your hands on a counter or bench keep the full plank, so they are a good bridge to the floor version.
Is 40 push-ups in 1 minute good?
For most adults it is a strong result, but there is no official US chart linking a push-up count to health. In a study of 1,104 male firefighters with an average age of about 40, men who could do more than 40 push-ups had far fewer cardiovascular events over 10 years than men who managed fewer than 10. That was an association in one group of active men, so compare your number with your own past results.
How many push-ups should a 200 lb man do?
There is no standard by body weight. A standard push-up starts with about two-thirds of your body weight on your hands, so a 200-pound man presses roughly 130 pounds on every rep, and heavier people often manage fewer reps. Test your max with good form, then aim to beat it over the next 8 weeks.
