Sleep Stages Explained: How Much Deep Sleep and REM Do You Need?

Your sleep tracker tells you how many minutes of deep sleep and REM you got last night, but most people have no idea what those numbers actually mean or whether they’re good. Here’s what each sleep stage does, how much of each you actually need, and what’s quietly cutting into yours.

The Four Stages of a Sleep Cycle

A full night of sleep isn’t one continuous state — you cycle through four stages roughly every 90 minutes, four to six times a night:

  • N1 (light sleep, falling asleep). The brief transition from awake to asleep, usually just a few minutes.
  • N2 (light sleep). The largest share of total sleep time, where heart rate and body temperature drop and the brain begins producing the sleep spindles linked to memory consolidation.
  • N3 (deep sleep, slow-wave sleep). The hardest stage to wake someone from, concentrated in the first half of the night.
  • REM (rapid eye movement). The dreaming stage, where brain activity resembles wakefulness even though the body is temporarily paralyzed; REM periods lengthen as the night goes on, so most of it happens in the second half of the night.

Why Deep Sleep Matters

Deep sleep is when the body does most of its physical repair work: growth hormone release peaks, muscle tissue recovers, and the brain’s glymphatic system clears out metabolic waste, including proteins linked to long-term brain health. Cut deep sleep short, and you tend to feel physically groggy and under-recovered the next day even if your total sleep time looked fine on paper.

Why REM Sleep Matters

REM sleep is where the brain does most of its work on emotional processing and memory consolidation, particularly connecting new information to what you already know. Because REM concentrates in the second half of the night, cutting your sleep short by waking up early disproportionately steals REM time, even if you technically got most of your deep sleep already.

How Much Deep Sleep and REM Do You Actually Need?

A physiology review from the NIH’s StatPearls points to these rough targets for a healthy adult getting 7-9 hours of total sleep:

  • Deep sleep (N3): roughly 13-23% of total sleep time, more concentrated in younger adults and naturally declining with age.
  • REM sleep: roughly 20-25% of total sleep time.
  • Light sleep (N1+N2): the remainder, typically over half of total sleep time.

If your sleep tracker shows numbers well outside these ranges consistently, night after night, it’s worth paying attention to — a single off night usually isn’t meaningful.

What Quietly Cuts Into Deep Sleep and REM

  • Alcohol. It can help you fall asleep faster but measurably suppresses both deep sleep and REM later in the night as it’s metabolized.
  • Caffeine too late in the day. Its long half-life means an afternoon coffee can still be reducing deep sleep hours later, even if you don’t feel obviously wired at bedtime.
  • Waking up early to cut sleep short. Since REM concentrates late in the night, an early alarm disproportionately steals REM rather than deep sleep.
  • An irregular sleep schedule. Inconsistent bed and wake times disrupt the circadian rhythm that helps structure clean sleep cycles in the first place.

How to Get More Deep Sleep and REM

Is deep sleep or REM sleep more important?

They serve different purposes, so neither is simply more important. Deep sleep handles most of the physical repair work; REM handles emotional processing and memory consolidation. A healthy night includes a meaningful amount of both.

Can I train myself to get more deep sleep?

You cannot directly will your way into more deep sleep, but you can create the conditions for it, consistent sleep timing, limiting alcohol and late caffeine, and getting enough total sleep, all of which research links to a higher proportion of deep sleep.

Does deep sleep really decline with age?

Yes. Deep sleep as a share of total sleep time naturally declines from young adulthood onward, which is part of why sleep can feel lighter and more easily disrupted later in life, even with the same total hours in bed.

Are consumer sleep trackers accurate for measuring sleep stages?

They are reasonably good at estimating total sleep time and are improving at stage detection, but they are not as precise as a clinical sleep study. Use them to spot trends over weeks rather than trusting any single night stage breakdown exactly.
