A nap can leave you sharper and more alert, or groggier than before you laid down, and the difference almost entirely comes down to timing and length. NASA figured this out decades ago studying pilots on long-haul flights, and sleep researchers have refined the picture since.
The NASA Nap Study
In a 1995 study led by researcher Mark Rosekind, NASA gave long-haul pilots a planned rest opportunity during a low-workload phase of the flight. The pilots who napped fell asleep in about 5.6 minutes on average and slept for roughly 26 minutes. Compared to the crew members who didn’t nap, their reaction-time and vigilance performance improved by about 34%, and their physiological alertness, measured through brain-wave recordings and reflecting fewer involuntary microsleeps, improved by about 54%. It’s the origin of the now-common “26-minute power nap” recommendation.
Why Nap Length Matters So Much

A short nap (10-20 minutes) keeps you in light sleep only, so waking up is easy and grogginess is minimal. A full 90-minute nap lets you complete an entire cycle and wake naturally at the end of it, which also keeps grogginess low despite the longer duration.
The Danger Zone: 30-60 Minutes
Naps in the 30-60 minute range carry the highest risk of sleep inertia, that groggy, impaired-thinking feeling that happens when an alarm pulls you out of deep sleep mid-cycle rather than at a natural light-sleep point. This grogginess can last anywhere from a few minutes to over half an hour after waking, which is longer than the nap’s alertness benefit takes to kick in for many people. A study comparing nap lengths found a 90-minute nap opportunity produced better cognitive and physical performance outcomes than a 40-minute one, likely for exactly this reason.
The 30/90 Rule
A simple, research-aligned guideline: keep naps under 30 minutes for a quick alertness boost with minimal grogginess, or go the full 90 minutes for genuine recovery, and avoid the 30-60 minute middle ground unless you have no other option and can tolerate a groggy wake-up.
When to Nap (and When Not To)
