Electrolytes: Why Water Alone Isn’t Always Enough

Sodium, potassium, and magnesium do things plain water can't. Here's when electrolyte replacement actually matters — and when it's just marketing.

Short answer: plain water covers hydration for most people on most days, but water alone can’t do everything your body needs — sodium, potassium, and magnesium (your main electrolytes) regulate fluid balance and let your nerves and muscles fire correctly. Electrolyte replacement actually matters during heavy sweating, long endurance sessions, fasting or keto adaptation, and illness with vomiting or diarrhea. Outside those situations, added-sugar sports drinks and extra sodium (especially with high blood pressure) usually do more harm than good.

What Electrolytes Actually Do in Your Body

Electrolytes are minerals that carry an electrical charge in body fluids. The three that matter most for everyday hydration are sodium, potassium, and magnesium — each with a distinct, non-interchangeable job.

Sodium: Fluid Balance and Blood Pressure

Per MedlinePlus, the body uses sodium to control blood pressure and blood volume, and it’s also needed for muscles and nerves to work properly. Sodium sits mainly outside your cells and helps determine where water goes in the body — too little and fluid balance falls apart; too much, sustained over time, can raise blood pressure in sensitive individuals.

Potassium: The Inside-the-Cell Partner

Potassium is sodium’s counterpart, concentrated inside cells rather than outside them. According to the NIH Office of Dietary Supplements, potassium maintains intracellular fluid volume and the transmembrane electrochemical gradients needed for normal nerve transmission, muscle contraction, and kidney function — with concentrations roughly 30 times higher inside cells than outside them.

Magnesium: The Enzyme and Muscle-Signal Mineral

When Plain Water Is Genuinely Enough

For most people, most days, water is exactly the right tool. A typical day of desk work, errands, or a moderate 30-45 minute workout in a normal-temperature room doesn’t deplete electrolytes meaningfully — a normal diet with some salt, fruit, and vegetables comfortably replaces what’s lost in sweat and urine. Your kidneys are very good at fine-tuning sodium and potassium balance on their own without any deliberate intervention.

When Electrolyte Replacement Actually Matters

A handful of specific situations push your electrolyte needs well past what an average day requires. These are the scenarios worth planning around.

Heavy Sweating and Hot-Weather Exercise

Sweat carries meaningful sodium (and smaller amounts of potassium and magnesium) out of the body. Heat, humidity, and individual sweat rate all vary a lot person to person, so someone training hard outdoors in summer can lose far more sodium than someone doing the same workout in an air-conditioned gym.

Long Endurance Sessions

Once continuous exercise stretches past roughly 60-90 minutes, cumulative fluid and sodium losses start to add up in a way a short workout never triggers. This is also where the opposite mistake — drinking large volumes of plain water without any sodium — becomes its own risk (more on that below).

Fasting and Low-Carb/Keto Adaptation

Lower insulin levels during fasting or the early weeks of a low-carb or ketogenic diet cause the kidneys to excrete more sodium than usual, pulling potassium and magnesium along with it. This is the mechanism behind the so-called keto flu — headaches, fatigue, and lightheadedness that often trace back to electrolyte losses rather than the diet itself.

Illness With Vomiting or Diarrhea

Vomiting and diarrhea flush out sodium and potassium directly, and plain water alone won’t replace them proportionally. This is exactly why oral rehydration solutions (measured mixes of water, sugar, and salts) exist — they’re built to restore both fluid and electrolytes together, not just refill volume.

Signs Your Electrolytes May Be Out of Balance

Mild imbalances can be subtle. Watch for a cluster of these, especially after heavy sweating, a long fast, or a stomach bug:

  • Muscle cramps or twitching — a classic low-magnesium and low-sodium signal, especially late in a long workout.
  • Unusual fatigue or malaise — both low potassium and low sodium can make you feel flat and low-energy for no obvious reason.
  • Headache or lightheadedness — common in the first days of fasting or carb restriction as sodium losses ramp up.
  • Nausea, confusion, or swelling hands/feet during very long exercise — can signal exercise-associated hyponatremia (dangerously low blood sodium from overdrinking), covered in the section below.
  • Persistent or severe symptoms — confusion, seizures, or fainting are medical emergencies; don’t try to self-treat these with sports drinks or supplements.

The Sports-Drink and Over-Supplementing Trap

It’s easy to overcorrect once you know electrolytes matter, and two common overcorrections deserve a specific caution.

First, added-sugar sports drinks aren’t necessary for a normal 30-45 minute gym session. They’re formulated for hours of continuous heavy sweating, and drinking one after a casual workout mostly adds sugar and calories you didn’t need — a case where the marketing has outrun the actual physiology for the average gymgoer.

Second, don’t casually stack extra sodium on top of a normal diet, particularly if you have high blood pressure. MedlinePlus notes healthy adults are generally advised to keep sodium under about 2,300 mg a day, with a lower ceiling of roughly 1,500 mg a day for people who already have hypertension. If you’re managing blood pressure, talk to your doctor before adding electrolyte supplements or salt tablets, even around exercise.

There’s also a real risk on the other extreme: drinking large volumes of plain water during very long exercise without replacing any sodium. The core prevention principle from that review is drinking to thirst rather than forcing fluids on a fixed schedule, and including some sodium (salty snacks, broth, or an electrolyte drink) rather than plain water alone once a session runs long.

A Simple Way to Decide

  1. Normal day, normal diet, moderate activity: plain water is enough.
  2. Heavy sweating, hot weather, or exercise past 60-90 minutes: add sodium (a pinch of salt, an electrolyte mix, or salty food) alongside your water.
  3. Fasting or newly keto/low-carb: keep an eye on headaches and fatigue in the first 1-2 weeks; a small daily sodium boost often resolves it.
  4. Vomiting or diarrhea: use an oral rehydration solution rather than plain water alone, and see a doctor if it’s severe or prolonged.
  5. High blood pressure or any kidney/heart condition: check with your doctor before adding sodium or electrolyte supplements, including around workouts.
