Bodyweight Bicep Exercises: What Actually Builds Arms Without Weights

Push-ups do not build biceps. A 2026 trial in 201 people found light loads taken to failure grew elbow flexors more than heavy ones, and grip matters far less than the internet claims.

The short answer: yes, but not with push-ups. The biceps is an elbow flexor, so it needs pulling, not pressing. And the load can be light: in a 2026 trial of 201 people, elbow flexion trained to failure at 20–30RM produced greater muscle thickness gains than 8–12RM (~0.30 cm vs ~0.20 cm; Hammert et al., Med Sci Sports Exerc, 2026).

The biceps brachii crosses both the elbow and the shoulder, and its main job at the elbow is flexion — bending the arm. Any exercise that does not bend the elbow under resistance is not biceps training, however hard it feels.

The key numbers, with sources

  • 201 participants. The largest and most recent trial here: untrained adults randomised to high-load (8–12RM), low-load (20–30RM), a mid-point group or a non-exercise control, doing unilateral elbow flexions to task failure 3×/week for 6 weeks (Hammert et al., Med Sci Sports Exerc, 2026).
  • ~0.30 cm vs ~0.20 cm. Elbow-flexor thickness gain in the low-load group versus the high-load group in that trial — both clearly above control. Light loads were not merely equal here; they came out ahead.
  • 19 strength-trained men. The EMG study comparing supinated (chin-up), pronated (pull-up), neutral and rope grips (Dickie et al., J Electromyogr Kinesiol, 2017).
  • “Similar”. That study’s finding for the shoulder-arm-forearm complex across a full repetition, despite the different hand orientations — which undercuts the usual “chin-ups for biceps, pull-ups for back” split.
  • 21 studies. The meta-analysis establishing that hypertrophy is comparable across loading ranges when every set reaches momentary failure (Schoenfeld et al., J Strength Cond Res, 2017).

Why do push-ups not build biceps?

Because a push-up extends the elbow against resistance; it does not flex it. The elbow flexors work only to stabilise. This is the single most common error in home arm routines — building a session out of push-up variations and expecting arm growth.

The trial evidence is consistent with that. Over 8 weeks of push-up training matched to 40% of bench-press 1RM, pectoralis major and triceps thickness rose significantly while biceps thickness did not in the push-up group (Kikuchi & Nakazato, J Exerc Sci Fit, 2017).

One honest caveat about that same study: biceps thickness did rise in its bench-press group. There is no good mechanism for a barbell press to grow elbow flexors, and with nine men per group that result is best read as small-sample noise rather than evidence for pressing as arm training. It is reported here because leaving it out would be selective.

Does grip actually change biceps activation?

Much less than the internet claims. Dickie and colleagues recorded surface EMG from eight shoulder-arm-forearm muscles in 19 strength-trained men performing supinated, pronated, neutral and rope pull-ups, normalised to maximum voluntary isometric contraction.

Across a complete repetition, activation of the arm and forearm musculature was similar between hand orientations. The clearest difference they found was elsewhere: the pronated grip produced greater middle-trapezius activation than the neutral grip (60.1 vs 37.1 %MVIC peak, p=0.004). They also found biceps brachii, brachioradialis and pectoralis major activation was significantly higher in the concentric phase than the eccentric.

How heavy does the load need to be?

Lighter than most people assume, and this is the strongest news for anyone training without weights. Hammert and colleagues randomised 201 untrained adults to elbow flexion at 8–12RM or 20–30RM, all sets to task failure, three times a week for six weeks, against a genuine non-exercise control.

Both training groups beat control. The low-load group gained more elbow-flexor thickness than the high-load group (~0.30 cm vs ~0.20 cm). Distal biceps tendon thickness showed only small changes, similar across groups.

That goes a step further than the established position — a 21-study meta-analysis had found hypertrophy similar across loading ranges when sets reached failure (Schoenfeld et al., 2017). For elbow flexors specifically, a large recent trial now puts light loads at least on par and possibly ahead. The condition is unchanged and non-negotiable: the set has to reach failure.

So what should you actually do with no equipment?

Anything that resists elbow flexion. The list below marks what is evidenced and what is convention, because most articles on this topic blur the two.

  • Chin-ups and pull-ups. The best-evidenced option, and grip matters far less than the effort you bring. If you have a bar, this is the exercise. See our guide to pull-up bars for home calisthenics.
  • Inverted rows under a sturdy table or with rings or a suspension trainer. Scalable by changing body angle, and a genuine pulling pattern. No trial has measured elbow-flexor growth from them specifically.
  • Towel or self-resisted curls. Widely recommended, and no published trial has measured muscle growth from either. Reaching genuine failure is the hard part when you are supplying your own resistance. Reasonable to include, not something to build a programme around.
  • Resistance-band curls. A real external load and easy to take to failure, which is the condition the trials require. Bands were not the implement tested in the studies above, but the loading pattern matches.
  • What will not work: push-ups, dips, planks and pike push-ups. All are elbow extension or isometric stabilisation. Good exercises; not arm-flexor training.

How should you program it?

The 2026 trial used three sessions a week, four sets per session, every set to task failure, for six weeks. That is a defensible template, and its rep range — 20 to 30 — is exactly the range a bodyweight or band load will land in.

The practical difficulty is honesty about failure. A set of curls stopped because it burns is not a set taken to task failure, and the whole low-load result depends on that distinction. For how this fits a wider routine, see how many sets per muscle per week.

What this evidence does not show

  • That six weeks means visible arms. ~0.30 cm of thickness on an ultrasound is a real measured change, not a transformation. For timelines, see how long it actually takes to build muscle.
  • That low load beats heavy for everything. The 2026 result is for elbow flexors after 6 weeks in untrained people. The broader meta-analysis still shows maximal strength gains favour heavy loads.
  • That towel curls work. No trial has tested them. This article says so rather than filling the gap with confident-sounding instructions.
  • That any of this is precise for you. The participants were untrained young adults; trained lifters respond more slowly.

Can you build biceps without weights?

Yes, if you pull rather than press. The biceps is an elbow flexor, so it needs a movement that bends the elbow under resistance: chin-ups, pull-ups, inverted rows or band curls. Do push-ups build biceps?

Do towel curls or self-resisted curls actually work?

No published trial has measured muscle growth from towel curls or self-resisted curls, so there is no evidence either way. Mechanically they do resist elbow flexion, which is the right pattern. The practical problem is that self-supplied resistance makes it hard to reach genuine task failure, and failure is the condition the low-load hypertrophy research depends on.

How many reps should I do for biceps with bodyweight?

The 2026 trial that favoured light loads used 20-30RM sets taken to task failure, four sets per session, three times a week for six weeks. That rep range is where most bodyweight and band loads naturally land. The number of reps matters less than whether the set genuinely ends at failure rather than at discomfort.
