How to Lower Cortisol and Stress Naturally (Science-Backed)

Cortisol is your body’s main stress hormone, and it’s not the enemy — you need it. The problem is chronically elevated cortisol from ongoing stress, poor sleep, and overtraining, which is linked to stubborn belly fat, poor sleep, and low energy. Here’s what actually lowers it, based on the research, not the supplement-ad version of “cortisol detox.”

What Cortisol Actually Does

Cortisol follows a natural daily rhythm — highest shortly after waking to help you get moving, and lowest at night to allow sleep. It rises appropriately during exercise, stress, or a skipped meal, and normally falls back down once the trigger passes. The issue isn’t cortisol itself, but a pattern of chronically elevated levels that never gets the chance to come back down.

Science-Backed Ways to Lower Chronic Cortisol

  • Prioritize sleep first. Poor or short sleep is one of the most reliable ways to elevate cortisol the next day. See our guide to sleeping better after 40 — this is the highest-leverage fix on this list.
  • Don’t over-train. Intense exercise raises cortisol short-term (normal and healthy), but training hard every day with no recovery days keeps it chronically elevated. 1-2 lower-intensity or rest days per week matter.
  • Slow, controlled breathing. A narrative review of breathwork research on slow diaphragmatic breathing (roughly 5-6 breaths per minute) found it measurably reduces cortisol and activates the parasympathetic (“rest and digest”) nervous system within minutes.
  • Get morning sunlight. Bright light exposure soon after waking helps set a healthy cortisol rhythm — a sharp morning rise followed by a proper decline at night — and supports better sleep the following night too.
  • Move regularly, but keep some of it easy. Zone 2-type cardio and walking lower stress reactivity over time without adding the training stress of high-intensity work. See our guide to Zone 2 cardio.
  • Limit late caffeine. Caffeine directly stimulates cortisol release, and its effects can linger for hours — cutting it off by early-to-mid afternoon avoids compounding an already-stressed system.

What Doesn’t Reliably Work

Be skeptical of products marketed as “cortisol detox” or “cortisol blockers” — cortisol isn’t a toxin to flush out, and there’s no supplement that reliably lowers it in isolation. The interventions with real evidence behind them (sleep, breathing, exercise balance, light exposure) are all free and behavioral, not something you buy.

Managing stress well is also a big part of what actually determines self-control day to day — see our breakdown of the science of willpower for how the two connect.

Frequently asked questions

Does high cortisol cause belly fat?

Chronically elevated cortisol is associated with increased abdominal fat storage in research, likely through its effects on appetite and fat distribution. It's one contributing factor among many, not the sole cause of belly fat.

Can exercise raise cortisol too much?

A single workout's cortisol rise is normal and comes back down afterward. The concern is training hard every single day without recovery — that pattern can keep cortisol chronically elevated rather than letting it reset.

How fast can you lower cortisol?

Breathing exercises can lower cortisol within minutes in the short term. Larger shifts — from improved sleep, light exposure, and better exercise balance — typically build over 1-3+ weeks of consistency.

Do cortisol supplements actually work?

Most so-called cortisol-lowering supplements lack strong human evidence at commonly sold doses. The behavioral changes covered above (sleep, breathing, light, recovery) have the most solid research behind them and cost nothing.
