Shoulder Workout at Home With No Equipment: What the Evidence Supports

No published trial has measured growth from pike or handstand push-ups. Here is what the shoulder research does establish, and how to train the delts at home without overstating it.

The short answer: you can train the deltoids at home with no equipment, but the honest evidence base is far narrower than most routines imply. No published trial has measured muscle growth from pike or handstand push-ups. What is established is the principle: lateral deltoid thickness rose 3.3–4.6% across 8 weeks of five sets taken to momentary failure, twice weekly (Larsen et al., Front Physiol, 2025).

The deltoid is a three-headed shoulder muscle — anterior (front), medial or lateral (side), and posterior (rear) — and each head is loaded by a different arm path rather than by a different piece of equipment.

The key numbers, with sources

  • 3.3–4.6%. The increase in lateral deltoid muscle thickness measured by ultrasound across an 8-week intervention of five sets of lateral raises to momentary failure, twice a week (Larsen et al., Front Physiol, 2025; n=24 resistance-trained men and women).
  • “Extreme” support for the null. In that same study, each participant’s arms were randomly allocated to dumbbell or cable, and the multivariate Bayesian analysis found no meaningful difference between the two implements (BF < 0.01).
  • ~25%. How much lower posterior deltoid activation was when a barbell shoulder press was performed seated rather than standing (Saeterbakken & Fimland, J Strength Cond Res, 2013; n=15, p < 0.001).
  • 21 studies. The meta-analysis finding hypertrophy similar whether loads sat at or below 60% of 1RM or above it, provided every set reached momentary failure (Schoenfeld et al., J Strength Cond Res, 2017).
  • Zero. Published hypertrophy trials on pike push-ups or handstand push-ups that we could locate in a PubMed search. Their use rests on mechanical reasoning, not measured outcomes.

Can you actually grow shoulders without equipment?

Probably yes — but that answer rests on transferring a principle rather than on a trial of bodyweight shoulder work, and it is worth being clear about the difference.

The principle comes from Schoenfeld and colleagues, who pooled 21 studies comparing loads at or below 60% of one-rep maximum against heavier loads, in protocols where every set was taken to momentary muscular failure (J Strength Cond Res, 2017). Gains in 1RM strength favoured heavy loads. Changes in muscle hypertrophy were similar between conditions.

So a light load can build muscle, provided the set genuinely approaches failure. Bodyweight shoulder movements are light loads. The unresolved question is whether pike and handstand push-ups can be scaled to reach that failure point on the deltoids specifically, before the triceps or the wrists give out — and no published trial has tested it.

How much shoulder growth is realistic, and how fast?

Larsen and colleagues gave resistance-trained men and women eight weeks of lateral raises — five sets to momentary failure, twice a week — and measured lateral deltoid thickness by B-mode ultrasound (Front Physiol, 2025).

Thickness increased 3.3–4.6%. That is the honest scale of eight weeks of focused, near-maximal effort on one deltoid head in trained participants using external load.

Two things follow. Visible shoulder change is a matter of months, not weeks, and a home routine using lighter loads has no reason to beat that figure. For the broader timeline, see how long it actually takes to build muscle.

Does it matter what you press or raise with?

For growth, the best available evidence says no. In the Larsen study each participant’s arms were randomly assigned to the dumbbell or the cable version of the same movement, with range of motion standardised between them — an unusually clean within-participant design that removes between-person variation.

The multivariate Bayesian analysis returned “extreme” support for the null hypothesis (BF < 0.01), with the univariate analyses giving “moderate” support for the null at both the proximal and distal lateral deltoid.

This is the most encouraging result in the article for anyone training at home. If a cable stack and a dumbbell produce the same lateral deltoid growth when effort and range of motion are matched, then the absence of equipment is not the barrier. Reaching genuine failure through a full range is the barrier.

Why does standing beat sitting for the delts?

Saeterbakken and Fimland measured EMG in the anterior, medial and posterior deltoids of 15 men pressing at 80% of 1RM, comparing barbell against dumbbell and seated against standing (J Strength Cond Res, 2013).

Posterior deltoid activation was roughly 25% lower seated than standing with a barbell (p < 0.001) and about 24% lower seated than standing with dumbbells (p = 0.002). Medial deltoid activation was 15% lower seated than standing with dumbbells (p = 0.008). Their conclusion was that the condition demanding the most stability — standing, with dumbbells — produced the highest deltoid activation, even though it allowed the lowest 1RM.

For home training with no bench and no rack, that trade is already made for you. The caveat stands: this study measured activation, not growth, and it used external load throughout.

What are the honest options with no equipment?

The table below separates what has been measured from what is mechanical reasoning. Most home shoulder listicles present both as though they carried the same weight.

Evidence status is stated per movement rather than assumed. “No published trial located” means exactly that — it is not evidence the movement does not work, only that its effect has not been measured.

How should you program shoulder work at home?

Both trials cited here used two sessions per week — Larsen and colleagues for 8 weeks, Saeterbakken and Fimland for acute testing. Two weekly sessions is a defensible starting point rather than an optimum.

Take sets close to momentary failure. This is the condition every study in the Schoenfeld meta-analysis met, and the condition under which the Larsen participants gained 3.3–4.6%. With light bodyweight loads it is also the condition most likely to be missed.

Train all three heads deliberately. A press or push-up loads the anterior deltoid; nothing in a pressing pattern loads the posterior head well, which is why rear-focused work needs its own slot. What the evidence does not support

  • That pike or handstand push-ups are proven shoulder builders. They are plausible. They are not tested. A PubMed search returned no hypertrophy trial for either movement.
  • That any single exercise “shapes” or “caps” the delt. The Larsen study measured proximal and distal lateral deltoid separately and found no implement effect at either site. Nothing there supports the idea of sculpting a shoulder outline by exercise selection.
  • That bodyweight work matches heavy training for strength. The Schoenfeld meta-analysis was explicit: 1RM gains significantly favoured heavy loads.
  • That these numbers are precise for you. The hypertrophy study ran 24 participants over 8 weeks; the EMG study ran 15 men acutely. Both indicate direction, not individual outcome.

Can you build shoulders with no equipment?

Probably, but by principle rather than by direct evidence. A 21-study meta-analysis found hypertrophy similar across light and heavy loads when every set reached momentary failure (Schoenfeld et al., 2017), and a 2025 trial found implement choice made no meaningful difference to lateral deltoid growth (Larsen et al.). No published trial has measured growth from bodyweight shoulder movements specifically.

Are pike push-ups a good shoulder exercise?

They load the anterior deltoid in a mechanically sensible way, but a PubMed search located no published hypertrophy or EMG trial on the pike push-up. Anyone stating it is proven to build shoulders is going beyond the evidence. It is a reasonable choice, not a validated one.

How long does it take to grow shoulders?

In the clearest available trial, lateral deltoid thickness increased 3.3 to 4.6% over eight weeks of five sets of lateral raises to momentary failure, twice a week, in resistance-trained adults (Larsen et al., Front Physiol, 2025). That is the realistic scale for focused work with external load, so a home routine has no reason to be faster.

Can you train rear delts without weights?

You can load them with band pull-aparts, prone raises and horizontal pulling patterns, but no bodyweight trial has measured posterior deltoid growth. What is measured is that body position matters: posterior deltoid activation was about 25% lower when a press was performed seated rather than standing (Saeterbakken and Fimland, 2013).

Do handstand push-ups build bigger shoulders than the overhead press?

No study has compared them. The handstand push-up loads a larger share of body mass than a pike push-up, which makes it a heavier press, and heavier relative load is the variable the press research manipulates. That is an inference from mechanics, not a measured finding.
