Bodyweight Tricep Exercises: What the Research Says About Arm Position
Triceps grew 1.5 times more with the arm overhead than neutral - and almost every bodyweight tricep exercise uses the neutral position. What the evidence says, and what to add.

The short answer: push-ups and dips train the triceps harder than most people assume — but they all use the neutral arm position, and that is the weaker one. Training elbow extension with the arm overhead produced 1.5× more long-head growth than the neutral position over 12 weeks, despite using 34–39% lighter loads (Maeo et al., Eur J Sport Sci, 2023).
The triceps brachii has three heads. The long head is the only one that crosses the shoulder as well as the elbow, which is why where your upper arm points changes how much that head is stretched — and how much it grows.
The key numbers, with sources
- +28.5% vs +19.6%. MRI-measured long-head volume increase after 12 weeks of elbow extensions in the overhead versus neutral arm position (Maeo et al., Eur J Sport Sci, 2023; n=21, one arm trained in each position).
- +19.9% vs +13.9%. Whole-triceps volume change in that same study — 1.4× greater overhead (d=0.54, P<0.001).
- 34–39% lighter. How much less absolute load the overhead arm used, while still growing more. Position beat load.
- Triceps > chest, in every variation. Surface EMG in 20 young men found triceps activation exceeded pectoralis major activation in standard, diamond and wide push-ups, with diamond highest overall (Intziegianni et al., Muscles, 2026).
- 27.7 → 30.4 mm. Triceps thickness in the push-up group of an 8-week trial, versus 26.3 → 27.8 mm in the barbell bench-press group (Kikuchi & Nakazato, J Exerc Sci Fit, 2017).
Are push-ups actually a triceps exercise?
More than they are a chest exercise, by activation. When Intziegianni and colleagues recorded surface EMG from the pectoralis major and triceps brachii in 20 young men, triceps activation was higher than pec activation in every push-up variation tested — standard, diamond and wide.
The growth data points the same way. Over 8 weeks, triceps thickness in a push-up group rose from 27.7 to 30.4 mm, while the barbell bench-press comparison group went from 26.3 to 27.8 mm (Kikuchi & Nakazato, 2017). Both gains were significant within their groups.
One caveat on that comparison: the study was not designed to test whether push-ups beat bench pressing for triceps, and with nine men per group it would not reliably detect such a difference. Read it as evidence that push-ups genuinely grow triceps, not as proof they grow them faster.
Which bodyweight movement hits the triceps hardest?
Of the three hand positions measured, the diamond push-up produced the highest relative activation of both the triceps and the pecs, standard was intermediate, and the wide hand position was lowest (Intziegianni et al., 2026).
That is the opposite of the usual advice to go wide. Narrowing the hands reduces the chest’s leverage and forces the elbow extensors to do more of the work.
| Exercise | Arm position at the shoulder | Long head trained at length? |
|---|---|---|
| Diamond push-up | Neutral (upper arm alongside the torso) | No — highest measured triceps activation, but the weaker position for the long head |
| Standard push-up | Neutral | No |
| Dip / bench dip | Extended (upper arm behind the torso) | No — the long head is shortest here |
| Close-grip / pseudo-planche push-up | Neutral to slightly extended | No |
| Overhead extension against a strap, band or towel | Overhead (shoulder flexed) | Yes — the position that produced 1.5× more long-head growth |
| Sliding or “bodyweight skull crusher” from a bar | Overhead to slightly forward | Partly — closer to the overhead pattern than a push-up |
The position almost every bodyweight tricep exercise gets wrong
Maeo and colleagues had 21 adults train one arm overhead and the other in the neutral position — the same person, same programme, 70% of 1RM, five sets of ten, twice a week for 12 weeks — then measured muscle volume by MRI.
The overhead arm grew substantially more: long head +28.5% versus +19.6%, lateral and medial heads +14.6% versus +10.5%, whole triceps +19.9% versus +13.9%. All statistically significant. And the overhead arm did this using 34–39% lower absolute loads, because you are simply weaker in that position.
Now look at the table above. Push-ups, diamond push-ups and dips — the entire standard bodyweight triceps repertoire — are neutral or extended at the shoulder. A bodyweight routine built only from pressing leaves the long head trained in its shortest, least productive position. That is the single most useful thing in this article, and no bodyweight tricep listicle we found mentions it.
Does this contradict the research saying muscle length does not matter?
No, because they ask different questions, and it is worth being precise. A 2025 Bayesian meta-analysis of 12 studies found only trivial differences in regional hypertrophy — growth at the proximal, mid-belly and distal portions within a muscle — between longer and shorter training lengths (Varovic et al., Int J Sports Med, 2025).
Maeo measured something else: total volume of the whole muscle and of the long head specifically, comparing two arm positions that change how much the biarticular long head is stretched at the shoulder. One study is about where growth happens inside a muscle; the other is about how much growth happens overall in a biarticular head. Treat the overhead finding as specific to muscles that cross two joints, not as a general law.
How do you train the long head without weights?
You need resisted elbow extension with the upper arm pointing up, which bodyweight alone does not easily provide. Practical options, labelled honestly:
- Band or strap overhead extension. Anchor a resistance band low, face away, and extend the elbows overhead. The closest direct match to the trained position — and bands make it easy to reach failure, which the load research says is the condition that matters.
- Towel or strap extension from a high anchor. Same pattern using a door anchor or suspension trainer. Scalable by walking the feet forward.
- Overhead extension lying under a low bar. A bodyweight approximation of a skull crusher, with the upper arms angled back past the head rather than straight down.
- Keep the push-ups too. Diamond push-ups remain the highest-activation bodyweight option measured, and the lateral and medial heads do not cross the shoulder, so they are trained perfectly well by pressing. This is an addition to a pressing routine, not a replacement for one.
How should you program it?
Maeo’s protocol was five sets of ten, twice a week, for 12 weeks, with load increased when a session was completed without reaching failure. That is a reasonable template, and the 12-week duration is a useful reminder of the real timescale.
On load: a 21-study meta-analysis found hypertrophy comparable across light and heavy loads provided every set reaches momentary failure (Schoenfeld et al., J Strength Cond Res, 2017). With bands and bodyweight you will be in higher rep ranges, which is fine — reaching failure is the non-negotiable part. See how many sets per muscle per week.
What this evidence does not show
- That push-ups are a waste of time for triceps. They clearly grow them. The point is narrower: the long head is being trained in its shortest position.
- That bodyweight overhead extensions produce Maeo’s numbers. That trial used a cable machine at 70% of 1RM. The positional principle transfers; the exact percentages were not measured with bands or bodyweight.
- That diamond push-ups grow more muscle than other variations. That was an EMG study measuring activation over six repetitions, not growth over months.
- That any of this is precise for you. Twenty-one adults over 12 weeks, and 20 young men acutely. These indicate direction, not individual outcome.
Push-ups train the triceps too, so many people turn them into a daily habit. Our guide to how many push-ups a day to do covers the overuse risks and a better plan.

Frequently asked questions
What is the best bodyweight tricep exercise?
By measured activation, the diamond push-up. Surface EMG in 20 young men found it produced the highest relative activation of the triceps of the three hand positions tested, with wide push-ups lowest (Intziegianni et al., Muscles, 2026). But activation is not growth, and diamond push-ups train the arm in the neutral shoulder position, which research suggests is the weaker one for the triceps long head.
Do push-ups work your triceps?
Yes, more than most people expect. Triceps activation exceeded pectoralis major activation in every push-up variation measured in a 2026 EMG study. And in an 8-week training trial, triceps thickness in a push-up group rose from 27.7 to 30.4 mm (Kikuchi and Nakazato, 2017). Push-ups are a genuine triceps exercise, not just a chest one.
Why do overhead tricep exercises build more muscle?
Because the long head of the triceps crosses the shoulder as well as the elbow, so raising the arm overhead lengthens it. In a 12-week study where participants trained one arm overhead and the other neutral, the overhead arm gained 28.5% long-head volume versus 19.6%, and 19.9% whole-triceps volume versus 13.9% (Maeo et al., 2023) - despite using 34 to 39% lighter loads.
Can you train the triceps long head with no equipment?
Not easily with bodyweight alone, because push-ups and dips all place the upper arm beside or behind the torso rather than overhead. The practical options are band or strap overhead extensions, a suspension trainer, or an overhead extension performed lying under a low bar. A resistance band is the cheapest way to cover the gap.
Are dips good for triceps?
They are a strong elbow-extension exercise and load a large share of bodyweight, so they build the triceps well. The limitation is positional: in a dip the upper arm travels behind the torso, which is where the long head is shortest. Dips are worth keeping, but they do not cover the overhead position that produced the greater growth in the 2023 trial.
