Cardio and Muscle Building: Does the ‘Interference Effect’ Kill Your Gains?

If you lift weights and also do cardio, you have probably heard that the two fight each other — that cardio somehow cancels out muscle growth. This is called the “interference effect,” and it is a real, well-studied phenomenon in exercise science. The short answer: for most recreational lifters, the effect is real but modest, not something to panic about. How much it affects you depends on how much cardio you do, how hard, which type, and how you schedule it around lifting. Here is what the research actually shows, and how to structure training so cardio supports your health without meaningfully blunting your gains.

What Is the Interference Effect, Exactly?

At the cellular level, resistance training and endurance training send competing signals inside your muscle fibers. Lifting heavy activates a pathway centered on mTOR (mechanistic target of rapamycin), which drives muscle protein synthesis and growth. Sustained aerobic exercise activates AMPK (AMP-activated protein kinase), an energy-sensing pathway that promotes fat oxidation and mitochondrial adaptations. Because AMPK can, under some conditions, suppress mTOR signaling, exercise scientists have long hypothesized that heavy concurrent cardio blunts the muscle-building response to resistance training — hence “interference.”

That mechanism is well established in cell and animal models, but a widely cited review by exercise scientists Jackson Fyfe, David Bishop, and Nigel Stepto, published in Sports Medicine (2014), adds an important caveat: human studies have not consistently reproduced this molecular interference after a single combined training session. In other words, the signaling story is more nuanced than “cardio always blocks muscle growth.” The review found that variables like exercise order, recovery time between sessions, and the volume, intensity, and modality of the endurance work all shape whether interference actually shows up.

What Does the Research Actually Show?

The Original Case for Interference

The clearest early evidence came from a 2012 meta-analysis of 21 studies by Jacob Wilson and colleagues in the Journal of Strength and Conditioning Research. It found that combining resistance training with running produced significantly smaller gains in both strength and muscle hypertrophy compared with resistance training alone. Notably, that same negative effect was not seen when the aerobic exercise was cycling instead of running — and the size of the interference tracked closely with how frequently and how long the cardio sessions were. More frequent, longer aerobic sessions correlated with bigger losses in strength and size.

More Recent Data Softens the Picture

A decade later, a larger and more rigorous update tells a more reassuring story. A 2022 systematic review and meta-analysis in Sports Medicine, pooling 43 studies, found that adding aerobic training to a strength program did not meaningfully reduce muscle growth or maximal strength gains compared with strength training alone. The one adaptation that was attenuated was explosive, power-type strength — and mainly when aerobic and resistance work were performed within the same session. The authors’ practical takeaway: separating cardio and lifting sessions by at least three hours meaningfully reduced this remaining interference.

What Actually Drives the Interference Effect

Across the research, a handful of factors consistently determine whether cardio meaningfully competes with your lifting progress:

  • Cardio modality. Running appears to interfere more than cycling or swimming, likely because running is higher-impact and creates more muscle damage in the same lower-body muscles used for lifting.
  • Cardio volume and intensity. More frequent, longer, and harder endurance sessions correlate with bigger interference; a couple of moderate sessions a week is a very different stimulus than daily hard training.
  • Session proximity. Doing hard cardio and lifting back-to-back in the same session, especially for the same muscle groups, appears to matter more than spacing them apart on separate days or by several hours.
  • Training status and goals. Effect sizes vary across study populations; someone chasing every last percentage point of strength or hypertrophy has less margin for error than a general recreational lifter.

None of these factors act alone. A runner who lifts twice a week is in a very different position than someone squeezing in a 5K right after squats on the same day their legs are already fatigued and rebuilding. Most of the interference research is built around the second scenario — the same muscle groups asked to do two demanding jobs in a short window, with limited time to recover between them. Spread that same workload across the week instead, and the competing signals have far more time to resolve before the next session.

Practical Guidance: How to Do Both Without Blunting Your Gains

  1. Separate sessions by several hours, or by a full day. If hypertrophy or strength is your main goal, avoid stacking intense cardio directly before or after training the same muscle groups.
  2. Favor low-impact modalities if muscle is the priority. Cycling, rowing, and swimming appear to carry less interference risk than running, particularly on lower-body training days.
  3. Keep cardio volume moderate rather than maximal. A few sessions of 20-40 minutes a week generally coexists fine with lifting progress; interference becomes more noticeable at very high weekly cardio volumes, such as marathon or triathlon training.
  4. If you must combine them in one session, lift first. Doing your strength work while fresh, then cardio afterward, protects the quality of your lifting when both have to happen the same day.
  5. Do not neglect recovery. Sleep, protein intake, and total weekly training stress all influence how well your body adapts to combined training; an under-recovered lifter will feel any interference effect more acutely.

Should You Cut Cardio Entirely for Muscle Gains?

No. For nearly everyone, a modest tradeoff in gains is a poor reason to eliminate cardio outright. Aerobic exercise carries independent benefits for cardiovascular health, metabolic health, and long-term longevity that resistance training alone does not fully replace. Even in the older, more pessimistic data, the losses in strength and size were real but not dramatic at typical training volumes.

If you are a competitive bodybuilder or powerlifter chasing every last percentage point of muscle, cardio programming deserves careful, individualized thought. If you are a recreational lifter training for health, appearance, and everyday function, a sensible cardio routine alongside your lifting is very unlikely to meaningfully hold back your progress.

It also helps to remember why cardio is worth keeping in the first place: heart and lung capacity, blood pressure, insulin sensitivity, and general work capacity all respond to aerobic training in ways lifting alone does not fully cover. Treat cardio and lifting as two tools that build different systems, and schedule each one thoughtfully, rather than framing them as rivals competing for the same slice of progress.
