What the Research Actually Found

A systematic review and meta-analysis of repetition duration during resistance training found that a wide range of tempos, from about half a second to 8 seconds per rep, produced broadly similar muscle hypertrophy when sets were taken to or near failure. The one clear exception: reps performed extremely slowly, around 10 seconds each, actually underperformed compared to more moderate tempos.

Why Tempo Isn’t the Lever People Think It Is

The mechanism that actually drives hypertrophy is mechanical tension and effort accumulated close to failure, not time under tension as a separate variable. A moderate 2-4 second rep and a controlled 6-second rep both deliver plenty of tension to trigger growth, provided the set is taken hard enough. What genuinely hurts hypertrophy is going so slow that you can’t complete enough total reps and volume in a session, or that fatigue sets in before you’ve done meaningful mechanical work.

When Slower Tempo Is Actually Useful

  • Learning a new exercise. A controlled tempo helps groove technique before adding load or speed.
  • Managing joint stress. Slowing the eccentric (lowering) portion specifically can reduce reliance on momentum, which matters more as you get older and joints need more deliberate loading.
  • Improving mind-muscle connection on exercises where you tend to cheat with momentum, like curls or lateral raises.

Stop chasing an exact tempo and focus on the variables the research actually supports for muscle growth: enough total volume, training close enough to failure, and consistent progressive overload over time.
