THESE 6 Calisthenics Exercises Build More Muscle Than Going to the Gym
This video pairs six calisthenics exercises with the gym machines it says they replace: pike push-ups, archer push-ups, Bulgarian split squats, inverted rows under a table, diamond push-ups and plank-to-down-dog flows, done three times a week. It is a sensible full-body routine. Its claim that every one outperforms its machine equivalent is unsupported, and one leg claim is simply wrong.
Which machine does each exercise replace?
| Exercise | Machine it claims to replace | Video’s prescription |
|---|---|---|
| Pike push-up | Shoulder press | 10-12 reps |
| Archer push-up | Cable crossover, dumbbell fly | 6-8 per side |
| Bulgarian split squat | Leg press, hack squat | 10 per leg, 1-second pause |
| Inverted row | Seated cable row, lat pulldown | 10-15, 1-2 second squeeze |
| Diamond push-up | Triceps pushdown | 10-15 reps |
| Plank to down dog | Ab machine, cable crunch | 8-10 slow reps |
Do calisthenics really beat gym machines?
Matching is realistic; beating is not shown. The closest direct test is push-ups against the bench press: young men doing push-ups adjusted to the same load as 40% of their bench-press max gained similar chest and triceps thickness and strength to a bench-press group over 8 weeks, training twice a week (Kikuchi & Nakazato, J Exerc Sci Fit, 2017). That supports equivalence for pressing. We know of no trials showing a pike push-up outgrowing a shoulder press or a plank flow outperforming loaded ab work.
The claim that is simply wrong
The video says a bodyweight Bulgarian split squat creates “the same relative load as a heavy barbell squat”. For anyone who can squat heavy, it does not. It becomes a strong stimulus when taken close to failure, but most people will eventually need to hold extra weight, such as a loaded backpack, to keep progressing. Also note the inverted row is a horizontal pull, so it is not a like-for-like swap for a lat pulldown, and the routine needs a sturdy table and a chair.
How do you scale each one?
- Pike push-up: hands raised to make it easier; feet raised to make it harder.
- Archer push-up: build up with wide push-ups for two or three weeks first.
- Inverted row: bend your knees to make it easier; feet on a chair to make it harder.
- Diamond push-up: drop to your knees, or raise your feet, keeping the elbows tucked.
