I Couldn’t Squat for Years, Until I Did This
A five-step breakdown of the bodyweight squat: set the stance, brace the core, initiate with the hips rather than the knees, lower under control for two to three seconds, then drive up through the heels and midfoot. The hip-first cue is the one that fixes most knee complaints.
What are the five steps?
| Step | What to do |
|---|---|
| 1. Stance | Feet about shoulder-width, toes out 10 to 30 degrees depending on hip structure; grip the floor with the toes |
| 2. Brace | Breathe into the belly, not the chest, and tighten the core as if about to take a light punch |
| 3. Initiate | Hips move first, back and slightly down — this is what stops the knees shooting forward |
| 4. Descend | Chest lifted, eyes forward, 2 to 3 seconds down, at least to parallel; deeper only if the back stays neutral and the heels stay planted |
| 5. Drive up | Press through heels and midfoot, squeeze the glutes, fully extend the hips, exhale on the way up |
What are the three mistakes?
- Knees collapsing inward — push the knees out in line with the toes; the cue given is spreading the floor apart with the feet.
- Rounding the back — usually either hip tightness or rushing the movement.
- Coming onto the toes — shifts load to the knees; keep the heels planted.
One claim to take lightly
The video says squats boost your metabolism through engaging large muscle groups, with calories burned after the workout. There is a real post-exercise effect, but it is small — it does not amount to a meaningful change in daily energy expenditure. Squat because it is the foundational lower-body pattern and it keeps you able to get out of a chair at 80, not for the afterburn.
Read the research behind it
If your heels lift at the bottom, that is almost always the ankle — why ankle mobility matters explains the mechanism and what to do. If the limitation is at the hip, tight hip flexors: causes and fixes. If squatting currently hurts, our knee pain guide builds the supporting muscles first, and mobility exercises for seniors covers scaling the pattern for stiffer joints.
